You booked a 60-minute futsal slot. You don't want to spend 15 of those minutes on lunges. But you also don't want to feel a hamstring go pop in the third minute of the first half. There's a middle ground: a structured 7-minute warm-up that actually works on Kathmandu turf, even with a noisy group of 10.

Why warm up at all

Block 1: Light jog (2 minutes)
Two laps around the court at conversational pace. Not jogging on the spot — actual movement. Add gentle arm circles and shoulder rolls while you jog. Heart rate up just enough that you feel warmer.
Block 2: Dynamic stretches (2 minutes)
Skip static stretches before play. Use dynamic ones:
- Leg swings, forward and back — 10 each leg, holding a fence or a teammate for balance.
- Side leg swings — 10 each leg.
- Walking lunges with a torso twist — 5 each side. Twist toward the front leg.
- Hip openers ("opening the gate") — 5 each side, slow.
These wake up the hip flexors and groin — the two areas Kathmandu futsal players strain most.
Block 3: Mobility and activation (2 minutes)
- Glute bridges — 10 reps. Lie on your back (yes, on the turf), feet flat, lift hips. This switches on the glutes so your hamstrings don't do all the work.
- Calf raises — 15 reps. Stand on a flat surface, rise onto toes, drop. Protects the achilles on hard turf.
- Quick squats — 10 bodyweight squats. Knees over toes, full depth.
If the turf is wet or dirty and you don't want to lie down, swap glute bridges for standing single-leg hip thrusts against a wall.
Block 4: Sport-specific (1 minute)
- Short sprints — 3 × 10 metres at 70% pace. Not full speed; you're priming, not exhausting.
- Lateral shuffles — 2 × 10 metres side-to-side.
- One change-of-direction drill — sprint 5m, cut sharp left, sprint 5m back.
This is the block most players skip and the one that prevents the most injuries. The sudden cuts in futsal are what tear ACLs and ankle ligaments. Train the movement at low intensity first.
Common mistakes
- Static stretching before play. Hold-for-30-seconds stretches reduce explosive power. Save them for the cool-down.
- Going full-intensity in the first sprint. Build up. 70% first, full speed after the warm-up.
- Skipping the activation block. Glutes and calves are the unsung heroes of futsal. Untrained, they let you down.
- Warming up alone while the group chats. Pull one or two teammates in. Group warm-ups happen; solo ones get skipped.
When you should warm up longer
- Cold months (December-February). Add a third lap and another set of leg swings. Kathmandu winter mornings feel mild but muscles take longer to wake up at 8 degrees.
- You're over 30. Add 2-3 more minutes of mobility. Your body knows.
